3500 calories per pound

This looks set to be the concluding post in this particular little series on the subject of obesity and overweightness. So, to summarise where we’ve been so far- post 1: that there are a lot of slightly chubby people present in the western world leading to statistics supporting a massive obesity problem, and that even this mediocre degree of fatness can be seriously damaging to your health. Post 2: why we have spent recent history getting slightly chubby. And for today, post 3: how one can try to do your bit, especially following the Christmas excesses and the soon-broken promises of New Year, to lose some of that excess poundage.

It was Albert Einstein who first demonstrated that mass was nothing more than stored energy, and although the theory behind that precise idea doesn’t really correlate with biology the principle still stands; fat is your body’s way of storing energy. It’s also a vital body tissue, and is not a 100% bad and evil thing to ingest, but if you want to lose it then the aim should simply be one of ensuring that one’s energy output, in the form of exercise  exceeds one’s energy input, in the form of food. The body’s response to this is to use up some of its fat stores to replace this lost energy (although this process can take up to a week to run its full course; the body is a complicated thing), meaning that the amount of fat in/on your body will gradually decrease over time. Therefore, slimming down is a process that is best approached from two directions; restricting what’s going in, and increasing what’s going out (both at the same time is infinitely more effective than an either/or process). I’ll deal with what’s going in first.

The most important point to make about improving one’s diet, and when considering weight loss generally, is that there are no cheats. There are no wonder pills that will shed 20lb of body fat in a week, and no super-foods or nutritional supplements that will slim you down in a matter of months. Losing weight is always going to be a messy business that will take several months at a minimum (the title of this post refers to the calorie content of body fat, meaning that to lose one pound you must expend 3500 more calories than you ingest over a given period of time), and unfortunately prevention is better than cure; but moping won’t help anyone, so let’s just gather our resolve and move on.

There is currently a huge debate going on concerning the nation’s diet problems of amount versus content; whether people are eating too much, or just the wrong stuff. In most cases it’s probably going to be a mixture of the two, but I tend to favour the latter answer; and in any case, there’s not much I can say about the former beyond ‘eat less stuff’. I am not a good enough cook to offer any great advice on what foods you should or shouldn’t be avoiding, particularly since the consensus appears to change every fortnight, so instead I will concentrate on the one solid piece of advice that I can champion; cook your own stuff.

This is a piece of advice that many people find hard to cope with- as I said in my last post, our body doesn’t want to waste time cooking when it could be eating. When faced with the unknown product of one’s efforts in an hours time, and the surety of a ready meal or fast food within five minutes, the latter option and all the crap that goes in it starts to seem a lot more attractive. The trick is, therefore, to learn how to cook quickly- the best meals should either take less than 10-15 minutes of actual effort to prepare and make, or be able to be made in large amounts and last for a week or more. Or, even better, both. Skilled chefs achieve this by having their skills honed to a fine art and working at a furious rate, but then again they’re getting paid for it; for the layman, a better solution is to know the right dishes. I’m not going to include a full recipe list, but there are thousands online, and there is a skill to reading recipes; it can get easy to get lost between a long list of numbers and a complicated ordering system, but reading between the lines one can often identify which recipes mean ‘chop it all up and chuck in some water for half an hour’.

That’s a very brief touch on the issue, but now I want to move on and look at energy going out; exercise. I personally would recommend sport, particularly team sport, as the most reliably fun way to get fit and enjoy oneself on a weekend- rugby has always done me right. If you’re looking in the right place, age shouldn’t be an issue (I’ve seen a 50 year old play alongside a 19 year old student at a club rugby match near me), and neither should skill so long as you are willing to give it a decent go; but, sport’s not for everyone and can present injury issues so I’ll also look elsewhere.

The traditional form of fat-burning exercise is jogging, but that’s an idea to be taken with a large pinch of salt and caution. Regular joggers will lose weight it’s true, but jogging places an awful lot of stress on one’s joints (swimming, cycling and rowing are all good forms of ‘low-impact exercise’ that avoid this issue), and suffers the crowning flaw of being boring as hell. To me, anyway- it takes up a good chunk of time, during which one’s mind is so filled with the thump of footfalls and aching limbs that one is forced to endure the experience rather than enjoy it. I’ll put up with that for strength exercises, but not for weight loss when two far better techniques present themselves; intensity sessions and walking.

Intensity sessions is just a posh name for doing very, very tiring exercise for a short period of time; they’re great for burning fat & building fitness, but I’ll warn you now that they are not pleasant. As the name suggest, these involve very high-intensity exercise (as a general rule, you not be able to talk throughout high-intensity work) performed either continuously or next to continuously for relatively short periods of time- an 8 minute session a few times a week should be plenty. This exercise can take many forms; shuttle runs (sprinting back and forth as fast as possible between two marked points or lines), suicides (doing shuttle runs between one ‘base’ line and a number of different lines at different distances from the base, such that one’s runs change in length after each set) and tabata sets (picking an easily repeatable exercise, such as squats, performing them as fast as possible for 20 seconds, followed by 10 seconds of rest, then another 20 seconds of exercise, and so on for 4-8 minute) are just three examples. Effective though these are, it’s difficult to find an area of empty space to perform them without getting awkward looks and the odd spot of abuse from passers-by or neighbours, so they may not be ideal for many people (tabata sets or other exercises such as press ups are an exception, and can generally be done in a bedroom; Mark Lauren’s excellent ‘You Are Your Own Gym’ is a great place to start for anyone interested in pursuing this route to lose weight & build muscle). This leaves us with one more option; walking.

To my mind, if everyone ate properly and walked 10,000 steps per day, the scare stats behind the media’s obesity fix would disappear within a matter of months. 10,000 steps may seem a lot, and for many holding office jobs it may seem impossible, but walking is a wonderful form of exercise since it allows you to lose oneself in thought or music, whichever takes your fancy. Even if you don’t have time for a separate walk, with a pedometer in hand (they are built into many modern iPods, and free pedometer apps are available for both iPhone and Android) and a target in mind (10k is the standard) then after a couple of weeks it’s not unusual to find yourself subtly changing the tiny aspects of your day (stairs instead of lift, that sort of thing) to try and hit your target; and the results will follow. As car ownership, an office economy and lack of free time have all grown in the last few decades, we as a nation do not walk as much as we used to. It’s high time that changed.

The Science of Iron

I have mentioned before that I am something of a casual gymgoer- it’s only a relatively recent hobby, and only in the last couple of months have I given any serious thought and research to my regime (in which time I have also come to realise that some my advice in previous posts was either lacking in detail or partially wrong- sorry, it’s still basically useful). However, whilst the internet is, as could be reasonably expected, inundated with advice about training programs, tips on technique & exercises to work different muscle groups (often wildly disagreeing with one another), there is very little available information concerning the basic science behind building muscle- it’s just not something the average gymgoer knows. Since I am fond of a little research now and then, I thought I might attempt an explanation of some of the basic biology involved.

DISCLAIMER: I am not a biologist, and am getting this information via the internet and a bit of ad libbing, so don’t take this as anything more than a basic guideline

Everything in your body is made up of tiny, individual cells, each a small sac consisting of a complex (and surprisingly ‘intelligent’) membrane, a nucleus to act as its ‘brain’ (although no-one is entirely sure exactly how they work) and a lot of watery, chemical-y stuff called cytoplasm squelching about and reacting with things. It follows from this that to increase the size of an organ or tissue requires these cells to do one of two things; increase in number (hyperplasia) or in size (hypertrophy). The former case is mainly associated with growths such as neoplasia (tumours), and has only been shown to have an impact on muscles in response to the injection of growth hormones, so when we’re talking about strength, fitness and muscle building we’re really interested in going for hypertrophy.

Hypertrophy itself is still a fairly broad term biologically, and only two aspects of it are interesting from an exercise point of view; muscular and ventricular hypertrophy. As the respective names suggest, the former case relates to the size of cells in skeletal muscle increasing, whilst the latter is concerned with the increase in size & strength of the muscles making up the walls of the heart (the largest chambers of which are called the ventricles). Both are part of the body’s long-term response to exercise, and for both the basic principle is the same- but before I get onto that, a quick overview of exactly how muscles work may be in order.

A muscle cell (or muscle fibre) is on of the largest in the body, vaguely tubular in shape and consisting in part of many smaller structures known as myofibrils (or muscle fibrils). Muscle cells are also unusual in that they contain multiple cell nuclei, as a response to their size & complex function, and instead of cytoplasm contain another liquid called sarcoplasm (more densely packed with glycogen fuel and proteins to bind oxygen, and thus enabling the muscles to respire more quickly & efficiently in response to sudden & severe demand). These myofibrils consist of multiple sections called myofilaments, (themselves made of a family of proteins called myosins) joined end-to-end as repeating units known as sarcomeres. This structure is only present in skeletal, rather than smooth muscle cells (giving the latter a more regular, smoothly connected structure when viewed under the microscope, hence the name) and are responsible for the increased strength available to skeletal muscles. When a muscle fibril receives an electrical impulse from the brain or spinal cord, certain areas or ‘bands’ making up the sarcomeres shrink in size, causing the muscle as a whole to contract. When the impulse is removed, the muscle relaxes; but it cannot extend itself, so another muscle working with it in what is known as an antagonistic pair will have to pull back on it to return it to its original position.

Now, when that process is repeated a lot in a small time frame, or when a large load is placed on the muscle fibre, the fibrils can become damaged. If they are actually torn then a pulled muscle results, but if the damage is (relatively) minor then the body can repair it by shipping in more amino acids (the building blocks of the proteins that make up our bodies) and fuel (glycogen and, most importantly, oxygen). However, to try and safeguard against any future such event causing damage the body does its bit to overcompensate on its repairs, rebuilding the protein structures a little more strongly and overcompensating for the lost fuel in the sarcoplasm. This is the basic principle of muscular hypertrophy; the body’s repair systems overcompensating for minor damage.

There are yet more subdivisions to consider, for there are two main types of muscular hypertrophy. The first is myofibrillated hypertrophy, concerning the rebuilding of the myofibrils with more proteins so they are stronger and able to pull against larger loads. This enables the muscle to lift larger weights & makes one stronger, and is the prominent result of doing few repetitions of a high load, since this causes the most damage to the myofibrils themselves. The other type is sarcoplasmic hypertrophy, concerning the packing of more sarcoplasm into the muscle cell to better supply the muscle with fuel & oxygen. This helps the muscle deal better with exercise and builds a greater degree of muscular endurance, and also increases the size of the muscle, as the increased liquid in it causes it to swell in volume. It is best achieved by doing more repetitions on a lower load, since this longer-term exercise puts more strain on the ability of the sarcoplasm to supply oxygen. It is also advisable to do fewer sets (but do them properly) of this type of training since it is more tiring; muscles get tired and hurt due to the buildup of lactic acid in them caused by an insufficient supply of oxygen requiring them to respire anaerobically. This is why more training on a lower weight feels like harder work, but is actually going to be less beneficial if you are aiming to build muscular strength.

Ventricular (or cardiac) hypertrophy combines both of these effects in a response to the increased load placed on the muscles in the heart from regular exercise. It causes the walls of the ventricles to thicken as a result of sarcoplasmic hypertrophy, and also makes them stronger so that the heart has to beat less often (but more powerfully) to supply blood to the body. In elite athletes, this has another effect; in response to exercise the heart’s response is not so much to beat more frequently, but to do so more strongly, swelling more in size as it pumps to send more blood around the body with each beat. Athletic heart syndrome, where the slowing of the pulse and swelling of heart size are especially magnified, can even be mistaken for severe heart disease by an ill-informed doctor.

So… yeah, that’s how muscle builds (I apologise, by the way, for my heinous overuse of the word ‘since’ in the above explanation). I should point out quickly that this is not a fast process; each successive rebuilding of the muscle only increases the strength of that muscle by a small amount, even for serious weight training, and the body’s natural tendency to let a muscle degrade over time if it is not well-used means that hard work must constantly be put in to maintain the effect of increased muscular size, strength and endurance. But then again, I suppose that’s partly what we like about the gym; the knowledge that we have earned our strength, and that our willingness to put in the hard work is what is setting us apart from those sitting on the sofa watching TV. If that doesn’t sound too massively arrogant.

Today

Today, as very few of you will I’m sure be aware (hey, I wasn’t until a few minutes ago) is World Mental Health Day. I have touched on my own personal experiences of mental health problems before, having spent the last few years suffering from depression, but I feel today is a suitably appropriate time to bring it up again, because this is an issue that, in the modern world, cannot be talked about enough.

Y’see, conservative estimates claim at least 1 in 4 of us will suffer from a mental health problem at some point in our lives, be it a relatively temporary one such as post-natal depression or a lifelong battle with the likes of manic depressive disorder or schizophrenia. Mental health is also in the top five biggest killers in the developed world, through a mixture of suicide, drug usage, self-harming or self-negligence, and as such there is next to zero chance that you will go through your life without somebody you know very closely suffering or even dying as a result of what’s going on in their upstairs. If mental health disorders were a disease in the traditional sense, this would be labelled a red alert, emergency level pandemic.

However, despite the prevalence and danger associated with mental health, the majority of sufferers do so in silence. Some have argued that the two correlate due to the mindset of sufferers, but this claim does not change the fact 9 out of 10 people suffering from a mental health problem say that they feel a degree of social stigma and discrimination against their disability (and yes that description is appropriate; a damaged mind is surely just as debilitating, if not more so, than a damaged body), and this prevents them from coming out to their friends about their suffering.

The reason for this is an all too human one; we humans rely heavily, perhaps more so than any other species, on our sense of sight to formulate our mental picture of the world around us, from the obviously there to the unsaid subtext. We are, therefore, easily able to identify with and relate to physical injuries and obvious behaviours that suggest something is ‘broken’ with another’s body and general being, and that they are injured or disabled is clear to us. However, a mental problem is confined to the unseen recesses of our brain, hiding away from the physical world and making it hard for us to identify with as a problem. We may see people acting down a lot, hanging their head and giving other hints through their body language that something’s up, but everybody looks that way from time to time and it is generally considered a regrettable but normal part of being human. If we see someone acting like that every day, our sympathy for what we perceive as a short-term issue may often turn into annoyance that people aren’t resolving it, creating a sense that they are in the wrong for being so unhappy the whole time and not taking a positive outlook on life.

Then we must also consider the fact that mental health problems tend to place a lot of emphasis on the self, rather than one’s surroundings. With a physical disability, such as a broken leg, the source of our problems, and our worry, is centred on the physical world around us; how can I get up that flight of stairs, will I be able to keep up with everyone, what if I slip or get knocked over, and so on. However, when one suffers from depression, anxiety or whatever, the source of our worry is generally to do with our own personal failings or problems, and less on the world around us. We might continually beat ourselves up over the most microscopic of failings and tell ourselves that we’re not good enough, or be filled by an overbearing, unidentifiable sense of dread that we can only identify as emanating from within ourselves. Thus, when suffering from mental issues we tend to focus our attention inwards, creating a barrier between our suffering and the outside world and making it hard to break through the wall and let others know of our suffering.

All this creates an environment surrounding mental health that it is a subject not to be broached in general conversation, that it just doesn’t get talked about; not so much because it is a taboo of any kind but more due to a sense that it will not fit into the real world that well. This is even a problem in the environment of counselling  specifically designed to try and address such issues, as people are naturally reluctant to let it out or even to ‘give in’ and admit there is something wrong. Many people who take a break from counselling, me included, confident that we’ve come a long way towards solving our various issues, are for this reason resistive to the idea of going back if things take a turn for the worse again.

And it’s not as simple as making people go to counselling either, because quite frequently that’s not the answer. For some people, they go to the wrong place and find their counsellor is not good at relating to and helping them; others may need medication or some such rather than words to get them through the worst times, and for others counselling just plain doesn’t work. But this does not detract from the fact that no mental health condition in no person, however serious, is so bad as to be untreatable, and the best treatment I’ve ever found for my depression has been those moments when people are just nice to me, and make me feel like I belong.

This then, is the two-part message of today, of World Mental Health Day, and of every day and every person across the world; if you have a mental health problem, talk. Get it out there, let people know. Tell your friends, tell your family, find a therapist and tell them, but break the walls of your own mental imprisonment and let the message out. This is not something that should be forever bottled up inside us.

And for the rest of you, those of us who do not suffer or are not at the moment, your task is perhaps even more important; be there. Be prepared to hear that someone has a mental health problem, be ready to offer them support, a shoulder to lean on, but most importantly, just be a nice human being. Share a little love wherever and to whoever you can, and help to make the world a better place for every silent sufferer out there.

Living for… when, exactly?

When we are young, we get a lot of advice and rules shoved down our throats in a seemingly endless stream of dos and don’ts. “Do eat your greens”, “Don’t spend too much time watching TV”, “Get your fingers away from your nose” and, an old personal favourite, “Keep your elbows off the table”. There are some schools of psychology who claim it is this militant enforcement of rules with no leeway or grey area may be responsible for some of our more rebellious behaviour in older life and, particularly, the teenage years, but I won’t delve into that now.

But there is one piece of advice, very broadly applied in a variety of contexts, in fact more of a general message than a rule, that is of particular interest to me. Throughout our lives, from cradle to right into adulthood, we are encouraged to take time over our decisions, to make only sensible choices, to plan ahead and think of the consequences, living for long-term satisfaction than short-term thrills. This takes the form of a myriad of bits of advice like ‘save not spend’ or ‘don’t eat all that chocolate at once’ (perhaps the most readily disobeyed of all parental instructions), but the general message remains the same: make the sensible, analytical decision.

The reason that this advice is so interesting is because when we hit adult life, many of us will encounter another, entirely contradictory school of thought that runs totally counter to the idea of sensible analysis- the idea of ‘living for the moment’. The basic viewpoint goes along the lines of ‘We only have one short life that could end tomorrow, so enjoy it as much as you can whilst you can. Take risks, make the mad decisions, go for the off-chances, try out as much as you can, and try to live your life in the moment, thinking of yourself and the here & now rather than worrying about what’s going to happen 20 years down the line’.

This is a very compelling viewpoint, particularly to the fun-centric outlook of the early-to-mid-twenties age bracket who most commonly get given and promote this way of life, for a host of reasons. Firstly, it offers a way of living in which very little can ever be considered to be a mistake, only an attempt at something new that didn’t come off. Secondly, its practice generates immediate and tangible results, rather than slower, more boring, long-term gains that a ‘sensible life’ may gain you, giving it an immediate association with living the good life. But, most importantly, following this life path is great fun, and leads you to the moments that make life truly special. Someone I know has often quoted their greatest ever regret as, when seriously strapped for cash, taking the sensible fiscal decision and not forking out to go to a Queen concert. Freddie Mercury died shortly afterwards, and this hardcore Queen fan never got to see them live. There is a similar and oft-quoted argument for the huge expense of the space program: ‘Across the galaxy there may be hundreds of dead civilizations, all of whom made the sensible economic choice to not pursue space exploration- who will only be discovered by whichever race made the irrational decision’. In short, sensible decisions may make your life seem good to an accountant, but might not make it seem that special or worthwhile.

On the other hand, this does not make ‘living for the moment’ an especially good life choice either- there’s a very good reason why your parents wanted you to be sensible. A ‘live for the future’ lifestyle is far more likely to reap long-term rewards in terms of salary and societal rank,  plans laid with the right degree of patience and care invariably more successful, whilst a constant, ceaseless focus on satisfying the urges of the moment is only ever going to end in disaster. This was perhaps best demonstrated in that episode of Family Guy entitled “Brian Sings and Swings”, in which, following a near-death experience, Brian is inspired by the ‘live for today’ lifestyle of Frank Sinatra Jr. For him, this takes the form of singing with Sinatra (and Stewie) every night, and drinking heavily both before & during performances, quickly resulting in drunken shows, throwing up into the toilet, losing a baby and, eventually, the gutter. Clearly, simply living for the now with no consideration for future happiness will very quickly leave you broke, out of a job, possibly homeless and with a monumental hangover. Not only that, but such a heavy focus on the short term has been blamed for a whole host of unsavoury side effects ranging from the ‘plastic’ consumer culture of the modern world and a lack of patience between people to the global economic meltdown, the latter of which could almost certainly have been prevented (and cleared up a bit quicker) had the world’s banks been a little more concerned with their long-term future and a little less with the size of their profit margin.

Clearly then, this is not a clear-cut balance between a right and wrong way of doing things- for one thing everybody’s priorities will be different, but for another neither way of life makes perfect sense without some degree of compromise. Perhaps this is in and of itself a life lesson- that nothing is ever quite fixed, that there are always shades of grey, and that compromise is sure to permeate every facet of our existence. Living for the moment is costly in all regards and potentially catastrophic, whilst living for the distant future is boring and makes life devoid of real value, neither of which is an ideal way to be. Perhaps the best solution is to aim for somewhere in the middle; don’t live for now, don’t live for the indeterminate future, but perhaps live for… this time next week?

The back, the tits and the showy bits

OK, time for part 3 of my current series on working out without the need for a gym. For all my general hints and tips, check out my last post- today I’m going to be listing techniques and exercises for working the muscle groups of the upper body, starting with…

PECTORALS (PECS) & TRICEPS
Where: The chest- or ‘boobs’ as one guy I work out with sometimes insists on referring to them. The chest is the muscle group most associated with posturing and aesthetic effect, and as such is one of the most worked by gym goers. Whilst most people tend to have a rather underdeveloped chest, it is a very useful group once they are built as they are able to take the work off other parts of the arm and shoulder. Triceps are found on the back of the upper arm, and are used purely to straighten the arm (pivoting mostly around the elbow).
Exercise: The chest is used as a way of levering the arms around the shoulder joint, pulling them from out to in and straightening them. Thus, most chest exercises are based around the straightening of the arm, and are often adapted forms of exercises designed to work the triceps. One of the best, if done properly, are press-ups (or push-ups).
Press-ups are much-maligned as an exercise, usually because they are done improperly. However, because they can vary so much in difficulty depending on your technique, they can get harder and harder as you get stronger and stronger so that you keep on progressing. Everyone knows the basic motion of press-ups; you lie face down on the ground, arms by your sides, and lift yourself upwards by extending your arms whilst keeping your body straight (this is especially important). This then gets repeated several times, your chest ideally going down to a height of about the width of a fist off the ground (if it’s really too hard for you to begin with then you can go down less far, but you should really try not to).  However, the variability comes from your arm position. The easiest position to do, and what you should start with if you find press-ups difficult, is with your hands as wide by your sides as is comfortable- this is quite an easy, short range of motion that uses all your muscles, so is nice and easy. Once you feel comfortable with those (if you can do 20 of them in a single set without a break, that’s usually a good indicator that it’s time to move on), start trying them with your hands getting steadily further inwards, until they are directly below your shoulders. To work your chest from this position, move your hands down a little so that they are around your rib area, and do press-ups with your arms bending outwards- after a set you should feel your pectorals pulling at your sternum (breastbone). To work the triceps more, bend and extend your arms so they stay parallel to the direction of your body (warning- this is very difficult the first time you try it). If this ever gets too easy (which is kinda unlikely), then try putting your hands in a triangle directly below your chest, or even trying them one-handed (which is easier with your legs spread wide for stability). If they ever get too easy for working your chest, then try  moving your hands lower or loading a backpack up with weight. There are some even more athletic alternatives, but I could talk about this forever. 45 second rests over 3 sets of whatever you can do should be all that’s needed.

BICEPS & BACK
Where: Biceps are at the front of the upper arms, the opposite side of the bones to the triceps. They are used for bending the arm about the elbow, and for flexing in front of mirrors and the easily-impressed. The part of the back I am interested is the upper part, between the shoulders and covering the trapezius (below the neck), latissimus dorsi (across the back below the shoulder blades, and the underarms, pulling the arm in to rotate around the shoulder) and a myriad of others that I can’t name or identify.
Exercise: I stick by my principle and say that you won’t need any gym equipment for this- however, you will need a backpack and a tree. Said tree does not have to be huge, but has to have a limb going horizontally with some space beneath it that you can reach, hang from and get off from without too much difficulty (this is a really good excuse for finding any good climbing trees around where you live), because here we’re going to be talking about pull-ups. (It doesn’t have to be a tree, but they’re probably the most accessible, free solution) For all of this, 3 sets of whatever you can manage (but keep it regular), separated by minute rests, will do.
The majority of the population probably lack the strength to complete a single pull-up, and to be honest I don’t blame you- until 2 years ago I couldn’t either. So your backpack will once again come in useful- load it up with weight and do some bicep curls with it to start off with. Holding the bag in both hands (or do one hand each if that’s too easy and your bag won’t take more), let your arms hang by your sides and, ensuring that you do not lean back, twist your body or move your elbows (they should be around the hip area), raise the bag up, rotating around the elbow, up to your chest (or until your elbows form a 90 degree angle if you can’t do that too easily). Do 2 sets to destruction (as man as you can), separated by a minute’s rest. After a few weeks (or whatever) of that, you should feel some improvement in your arm strength, so it’s time to move on to pull-ups. To start with, stick to chin-ups, as these will use your (by now quite strong) biceps mainly and work a few other muscles more gently to prepare them for some heavier exercises. Hang from your tree limb with your arms straight and hands in a ‘palms towards you’ grip, and pull yourself up so that your chin clears the limb. Then, lower yourself down a little, at least until your forehead is below the limb, and then raise once more. Some people like to leave their legs straight, others tuck them behind them crossed together, but don’t whatever you do use them to swing yourself up. As you get more proficient, extend the length of your pulls- start by going down so that your elbows form a 90 degree angle, and eventually progress to ‘full arm’ (extending your arms back to straight before pulling up). As a general rule with pull-ups of all sorts, if you can do 12 with relative ease in one way then it’s time to vamp up the difficulty. If you can do full-arm chin-ups, then start mixing them up with narrow pronated pull-ups; these are exactly the same as chin-ups except with your hands in a pronated grip (palms facing away from you). This works your biceps less and your back, especially your trapezius, more. Another thing- if you’re finding that the last inch or so of the pull-up is really tough, then it probably means that your lats are weak (which is not unusual). To work those specifically, try to touch your chest to the tree limb when doing your exercise- you can also try leaning backwards, endeavouring to keep your back straight, in a dead hang position (just hanging with straight arms).
If you are able to do around 8 of both narrow pronated and chin-ups (full-arm) without a break, then firstly well-done; if you’re doing your technique right and are not a dwarf stick insect then you should have built an impressive set of biceps by now. However, to work your upper back more (an underappreciated, useful and rather impressive muscle group), then it’s time to move on to wider pull-ups. These will require a slightly thicker tree limb that is able to support a wider grip without wobbling. If you can find one, then hang with your arms slightly wider than shoulder’s width apart and pull up with the same motion. If your back is weak (which it probably will be- everyone’s is) then these should be harder, but persevere and you should see definite improvements. Sternum pull-ups are slightly harder variations of these in which you lean back a little as you lift yourself and try to bring the top of your sternum (leaning back), close to the tree limb- if you really want to challenge yourself, on the way down try to push yourself out away from the limb a little and feel the burn as you descend slowly and controlledly!
Finally, for more work on the back itself (especially the V-shape of the shoulder blades), try wide-grip pull-ups which (you guessed it) are the same but with a wider grip. And, if you really want to give your biceps a killing, try the odd one-arm pull-up to mix things up a bit- if you can do one of those with a set of horizontal shoulders, every gym-goer on the planet will salute you.
